The per-100g figures look alarming until you notice that a serving is about 30 grams. How to read the numbers — and what the research actually says.
It all tracks how much water was removed
Cheese nutrition figures come down to moisture. A hard cheese runs around 400 kcal per 100 grams, while a wet fresh cheese can be under half that. And it is not only calories — protein, calcium and sodium all move in the same direction together. So the first thing to check on a nutrition panel is not the variety but the firmness. Firm means every number is high; soft means every number is low. That alone lets you estimate the panel of a cheese you have never met.
From the driest down to the wettest:
A serving is about 30 grams
One hundred grams is a piece the size of your palm and not what anyone eats in a sitting. A typical portion is 20 to 30 grams — around 120 kcal for cheddar — and a wrapped slice is smaller still at 18 to 20 grams. Always check whether the table is per 100 grams and convert to what you will actually eat. Doing that changes the impression considerably. For scale, 30 grams, a little over an ounce, is roughly the size of two thumbs held together.
Protein and calcium are the real advantages
A long-aged hard cheese runs to around 30 grams of protein per 100, which puts it level with meat. Parmigiano carries about 880 milligrams of calcium per 100 grams — a little under an adult's daily requirement (1,000 mg in the US). Nobody eats 100 grams at once, but even 30 grams delivers around a quarter of a day's calcium, along with phosphorus, magnesium, vitamin A and B12. This is what ten litres of milk compressed into a kilogram looks like. Nutritional density in small portions is cheese's strongest card.

Sodium and saturated fat deserve attention
Salt is structural in cheesemaking, so most cheese is salty, and the longer the ageing the more so — an extra-hard cheese passes 1,700 milligrams of sodium per 100 grams. But those cheeses deliver flavour in tiny amounts, so using them instead of salt in cooking often reduces the total. Add plenty of cheese to a pasta dish and leave out the salt entirely and the seasoning frequently lands right. Saturated fat is also substantial — and that turns out to be a more interesting story than it looks.

So why does the saturated fat not show up as harm?
Nutrition researchers call it the dairy paradox. Cheese is high in saturated fat, yet studies do not consistently find a link between eating a lot of it and cardiovascular disease — and some have found fermented dairy associated with reduced stroke risk. One proposed explanation is calcium: the calcium in cheese binds fatty acids so a portion is never absorbed. Compounds formed during fermentation are also cited. This is an active research area rather than a settled conclusion, so it should not be read as cheese being a health food. The honest summary is that the saturated fat number alone is not cause for alarm, and that this is also not evidence you may eat unlimited amounts.
Aged cheese contains vitamin K2
A less familiar entry: aged cheeses carry vitamin K2, produced by microbes during fermentation, so unaged fresh cheeses have almost none. K2 is associated with helping calcium reach bone — an appealing pairing, since it means a calcium-rich food arrives with a vitamin involved in using that calcium. Like the point above, this is a field still being worked out, and nobody is suggesting cheese alone covers your requirement.

It may actually be good for your teeth
An unexpected one. Chewing cheese produces a lot of saliva, which is mildly alkaline and neutralises acid in the mouth. In one study, adolescents were given cheese, milk or sugar-free yoghurt, and plaque pH was measured before and after; only the cheese group showed a marked rise. Lower pH is what favours decay, so cheese pushed things the other way. Peptides in cheese are also thought to adhere to enamel and offer some protection. Hence the suggestion that a piece of cheese after something sweet is not a bad move — though it is no substitute for brushing.

If you want the lighter options
High-moisture cheeses carry fewer calories per gram — whey cheeses and wet fresh cheeses belong here. If protein matters too, cottage cheese stands out: made from skimmed milk, so the fat is low while the protein remains. And if you want depth of flavour while cutting quantity, a very small amount of a strong cheese beats a large amount of a mild one. Ten grams of parmigiano makes more impression than forty grams of something gentle. As calorie strategies go, that one is unusually easy to keep to.
The lighter end:
Ageing takes care of the lactose
For anyone who struggles with milk, this is the most practical fact here. Most of the lactose leaves during making and ageing removes the rest, so a long-aged hard cheese has effectively none left. That is why so many people who cannot drink milk handle parmigiano or a well-aged cheddar without any difficulty.

The fat percentage on the label is a trap
An imported cheese labelled 45% fat does not contain 45 per cent fat. European convention states fat as a proportion of dry matter — of what remains once the water is removed. So a camembert marked 45% actually holds about 22 grams of fat per 100 grams, since roughly half of it is water. A drier hard cheese with the same figure lands nearer 27. The tabulated nutrition panel on the back, given per 100 grams or per serving, carries no such ambiguity. It is the European-style percentage on the front of the pack that needs the second look.

Cheese is calorie-dense and salty, and also concentrated in protein and calcium, and satisfying in small amounts. Around 30 grams a day sits comfortably for most people. What usually causes trouble is not the cheese but what it arrives on — pizza, pasta, crackers, bread. Thirty grams of cheese and two slices of a cheese-covered pizza are different events entirely. And if sodium concerns you, reducing salt elsewhere in the day is easier to sustain than reducing the cheese.
